Your heart is pounding. Your hands feel unsteady. Your chest is tight, and your brain keeps circling the same thought without ever landing on anything useful. If you’ve wondered how to get out of fight or flight mode when these symptoms appear, you’re not alone.

The reassuring news is that your body already knows how to come out of it. The frustrating part is that it does not happen as fast as most articles promise.
I learned that after a four-minute phone call left me useless for an entire afternoon. I did the breathing. I still felt wrecked an hour later, and I assumed I had done it incorrectly.
I had not. Here is what actually works and how long it honestly takes.
What Fight or Flight Mode Actually Is
Fight or flight is your body’s emergency response. Your brain registers a threat, and before you consciously decide anything, your adrenal glands release adrenaline. Your heart rate climbs.
Your breathing goes shallow and quickens. Blood moves away from your digestive system and toward your muscles.
This system is not broken. It is working exactly as designed. The problem is what triggers it now.
Your body cannot tell the difference between a physical threat and a hostile email. A tense conversation, a surprise bill, a text you would rather not read.
All of it runs through the same circuit that was built for genuine danger. So you get the full physical response to something you cannot fight and cannot run from.
That is why you end up sitting still at your desk with a body that is convinced it needs to sprint.
Why You Cannot Think Your Way Out of It
Here is the part most people get stuck on. You know the threat is not real. You have told yourself to calm down. It does not work.
That is not a willpower failure. When your stress response is running, the prefrontal cortex, the part of your brain responsible for reasoning and emotional regulation, is operating below its normal capacity.
You are trying to use the exact tool that stress has temporarily turned down.
This is why breathing gets recommended so often. It is one of the few parts of the stress response you can control directly.
Your heart rate is automatic. Your digestion is automatic. Your breath is both automatic and voluntary, which makes it a way in.
The Reset That Has Real Evidence Behind It
Most breathing advice is vague. This one is not.
A Stanford Medicine study led by David Spiegel, Andrew Huberman, and Melis Yilmaz Balban compared several breathing patterns against mindfulness meditation across 111 participants.
The winner was a technique called “cyclic sighing,” and it worked because the exhale is longer than the inhale, at roughly a one-to-two ratio.
Inhale through your nose
Add a second, shorter inhale
Exhale slowly through your mouth
Repeat
That last point matters more than it sounds. The researchers measured the technique as a daily practice, not as a single magic breath. A few rounds help right now.
The improvements in mood and resting breathing rate came from repetition. If you want a gentler version to build into a routine, resonant breathing works on the same principle at a slower, steadier pace.
Three Things That Help Once the Breathing Is Done
Breathing gets you started. It rarely finishes the job on its own, because your body released fuel it fully expected you to burn. Sitting still with that fuel is part of why the feeling lingers.
These three are worth reaching for next:
- Move, even a little. A walk around the block, a flight of stairs, or ten minutes of anything rhythmic. You are not exercising for fitness here. You are giving the energy somewhere to go. Rhythmic, repetitive movement tends to work better than anything intense, which can read as another stressor.
- Change what you are looking at. Staying in the room where it happened keeps your brain rehearsing it. Step outside. Look at something further than arm’s length. A shift in your physical environment interrupts the loop more reliably than telling yourself to stop thinking about it.
- Talk to someone safe. This one gets skipped because it feels like the least practical option. It is one of the better-supported. Social connection measurably reduces sympathetic activation, which is a technical way of saying your body settles faster around people it trusts. It does not have to be a deep conversation. Ordinary contact counts.
Notice what is missing from that list. No advice to analyze what happened, no journaling prompt, no reframing exercise. Those have their place, but not yet. Your thinking brain is still coming back online.
How Long the Reset Actually Takes
This is the part almost nobody tells you, and it is the reason so many people conclude the techniques failed.
Adrenaline and cortisol run entirely different clocks. Adrenaline clears from your bloodstream within minutes. Cortisol, released through a slower pathway called the HPA axis, takes considerably longer.
As Harvard Health explains, cortisol levels only begin to fall once your brain stops perceiving danger, and the parasympathetic system then has to dampen everything back down.
These are rough ranges, not a schedule. Individual timing varies with the size of the trigger, your sleep, and how much stress you were already carrying. But the shape holds, and knowing it helps.
Going back to that phone call I mentioned: I spent the rest of that afternoon convinced something was wrong with me because I still felt rattled an hour later.
Nothing was wrong. That was just cortisol doing what it does. Expecting the calm to arrive on schedule was the only real mistake.
What the Science Does and Does Not Say
If you have read much about this topic, you have likely encountered polyvagal theory. It is the framework behind most of the language you see online: vagal tone, ventral versus dorsal states, and the idea that your vagus nerve governs whether you feel safe. It deserves an honest note.
The honest version
Polyvagal theory is genuinely disputed. A 2023 review concluded that its core premises do not hold up against current evidence, and the debate has continued since. Its originator has responded to each round of criticism.
Here is the part that matters for you: the evidence that longer exhales reduce physical arousal and that social connection lowers stress activation does not depend on that theory being right. Those findings were measured directly. They stand on their own.
So use the techniques. Just hold the tidy explanation loosely. Anyone promising you a complete map of your nervous system is ahead of the actual science.
Why You Might Be Stuck in It All the Time
Everything above assumes a single spike with a clear beginning and end. For many people, that is not how it works.
When stress is constant rather than occasional, the system never fully powers down between events. You start from a higher baseline, so smaller things set you off, and the recovery from each one is slower. That is when it stops feeling like episodes and starts feeling like a permanent state.
Sleep, unresolved conflict, and workload all feed it, which is why the fix at that point is rarely another breathing technique. It is usually something structural, and lowering your baseline cortisol is the longer-term project that underlies it.
If this scenario describes most of your days rather than a bad afternoon, that is worth raising with a doctor or therapist. Not because something is wrong with you, but because chronic activation is a real burden you shouldn’t bear alone.
The Short Version
Your body will come out of fight or flight mode. It was built to. Your job is to give it the right signal and then stop grading yourself on how fast it responds.
Breathe out longer than you breathe in. Move. Get somewhere else. Find a person. Then let the clock do the rest of the work, because the last stretch is chemistry, not effort.
Feeling shaky twenty minutes later does not mean you failed. It means you are still human, and your body is still finishing what it started.
